Does swapping white rice for brown rice help you lose more weight?

Short answer

A little more. In studies that swapped white rice for brown rice, people lost 1.2 to 2.2 kg more, and across whole grains in general the effect was about 0.2 kg per 3 servings a day.

    'Brown rice = diet rice' — does this formula hold?

    Many people switch from white rice to brown rice when they start a diet. Brown rice is a whole grain that keeps its bran. We checked whether just changing the rice makes you lose more weight.

  2. Pooling the brown rice studies

    63 kg more weight and 2.56 cm more waist lost

    An analysis that pooled 13 randomized trials comparing white and brown rice found that, in the 6 that measured weight, the brown rice group lost 1.63 kg more. In 5 trials, waist size dropped 2.56 cm more. Cholesterol and blood sugar showed no difference.

  3. Same for people with high blood sugar

    417 people, 2.2 kg more weight lost

    An analysis of 7 studies with 417 people with high blood sugar or diabetes also found that the brown rice group lost 2.2 kg more. The blood sugar markers people hoped would improve (HbA1c and fasting blood sugar) did not differ.

  4. Same diet, only the rice changed

    2 kg difference in 6 weeks

    40 people (35 finished) followed the same weight-loss diet and ate 150 g of rice a day, white or brown, for 6 weeks each. While eating brown rice, they lost 1.2 kg more weight and 2.38 cm more from the waist.

  5. Widening to all whole grains

    2 kg per 3 servings a day

    A 2026 analysis that pooled 87 randomized trials found that every extra 48 g of whole grains a day (dry weight, about 3 servings) lowered body weight by 0.20 kg. The effect was largest at 60-100 g a day. That is smaller than the 1-2 kg seen in brown rice studies.

    Whole grains left people less hungry

    An analysis that pooled 32 studies comparing whole and refined grains found that after eating whole grains, hunger and the desire to eat went down and fullness went up. The difference in calories actually eaten was not clear-cut.
