People often say muscle only shrinks with age, and that starting late is too late. We checked what actually happened to the muscles of people who began strength training later in life.

Even 90-year-olds built muscle
Thigh muscle up 9% in 8 weeks
10 people with an average age of 90 did heavy strength training for 8 weeks. In the 9 who finished, leg strength rose 174% on average and thigh muscle area grew 9.0%. Their walking speed improved 48%.

Pooled studies say the same
Over 50, 1.1 kg on average
An analysis that pooled 49 studies with 1,328 people aged 50 to 83 found that about 20 weeks of training added 1.1 kg of lean mass (muscle and everything except fat) on average. Programs with more training volume produced bigger gains.

So do they grow as much as young people?
A little less
In the same analysis, older people gained a bit less. In a study where 25 people aged 60 to 75 and 24 people aged 20 to 35 did the same training for 16 weeks, fast-twitch muscle fibers grew 32% in the young group and 23% in the older group.

But individual differences beat age
287 people aged 19 to 78: age didn't decide the response
Pooled results from 287 people aged 19 to 78 showed muscle size grew 4.8% on average. Responses ranged from -11% to 30%, and neither age nor sex explained that spread. Some older people grew a lot.

You don't need a lot of training
Even the lowest volume built muscle
A 2024 analysis of 151 trials with 6,306 people aged 60 and over split weekly training volume into three levels. Even the lowest level increased lean mass and leg muscle size. For bigger strength gains, higher volume worked better.

Bottom line: your starting age isn't the problem
You grow a bit less, not not at all
Older people grow slightly less muscle than young people, but muscle still grew at 90. People over 50 gained 1.1 kg of lean mass after about 20 weeks of training. You can start with a small amount of training and add more when you want more strength.
